Diet to gain muscle: what science actually says about nutrition and hypertrophy
There are more myths about nutrition for muscle gain than about any other fitness topic. Calories, protein, timing, supplements — we separate the evidence from the noise.
The foundation: a moderate caloric surplus
To build muscle, the body needs additional energy. A caloric surplus of 200-300 kcal a day above maintenance allows muscle tissue synthesis without accumulating excess fat. More aggressive surpluses (500+ kcal) do slightly accelerate muscle gains, but most of the weight gained will be fat.
The exception: beginners and people with a high body fat percentage can improve body composition at caloric maintenance or even a slight deficit, a process known as body recomposition.
Protein: how much, from where, when
The recommendation with the strongest scientific backing: 1.6-2.2 g of protein per kg of body weight per day. More than 2.2 g/kg produces no additional benefit for muscle protein synthesis in healthy people.
Distribution matters: 4-5 servings of 25-40 g of complete protein across the day maximise protein synthesis peaks better than concentrating the same amount in 1-2 large meals.

Carbohydrates: the most underrated nutrient
Carbohydrates are the main fuel for moderate-to-high intensity training. Muscle glycogen - stored from carbohydrates - is decisive for performance in sets of 6-15 reps. A low-carbohydrate diet is not optimal for maximising hypertrophy performance.
The optimal amount: 3-5 g/kg of body weight for most active people. Distributed mainly around training (pre and post) when you want to optimise.
Timing: does when you eat matter?
Nutrient timing is real but secondary. The post-workout window (protein within the following 2 hours) produces smaller benefits than the total protein distribution across the day. What matters most is hitting your daily protein and calorie targets - when you consume them has a marginal effect.
The most effective foods for a clean surplus
The caloric surplus for gaining muscle does not have to come from low-quality food. In fact, a "dirty bulk" accelerates fat gain with no advantage in muscle gain over a well-planned clean bulk. The best foods for a clean surplus combine high caloric density with a good nutritional profile:
High-quality protein sources: chicken, turkey, whole eggs, salmon, tuna, lean beef, quark, cottage cheese, Greek yoghurt, tempeh. Aim for every main meal to include 30-40 g of complete protein.
High-performance carbohydrates: white or brown rice (easily digested and energy dense), oats, potatoes and sweet potatoes (rich in potassium and micronutrients), pasta, wholemeal bread. Carbohydrates are the muscle's primary fuel during strength training; do not cut them.
Healthy fats for caloric density: extra virgin olive oil (9 kcal/g, the most calorically efficient), avocado, nuts and peanut or almond butter, whole eggs (the yolk contains most of the micronutrients). Adding 15-20 ml of olive oil to any dish adds 120-180 kcal without affecting satiety or palatability.
Protein timing: what really matters
Although timing has a marginal effect on muscle protein synthesis (as mentioned), there is one time window with evidence behind it: the 0-2 hour period after training. Consuming 30-40 g of high-quality protein (especially leucine-rich proteins such as whey, chicken or eggs) in this window raises muscle protein synthesis to its maximum. It is not essential or urgent, but it is best practice if you want to optimise every session.
Equally important is not going more than 5-6 hours without protein during the day. Muscle does not store amino acids between meals the way the liver stores glycogen. An even distribution of protein across the day (4-5 servings × 30-40 g) beats concentrating all your protein in 1-2 large meals.
The smart bulk: how long and how to exit
Muscle gain in natural lifters is slow: 1-2 kg of real muscle a month is the physiological limit for beginners; 0.5-1 kg for intermediates; 0.2-0.5 kg for advanced lifters. Blocks of 3-6 months at a moderate surplus (+250-300 kcal a day), followed by 4-8 weeks at maintenance to reorganise body composition, is the most sustainable and effective cycle. You do not need to be in a surplus all 12 months of the year.
Macros for the bulk: the optimal distribution
Once the total caloric surplus is set (+250-400 kcal a day above TDEE), macro distribution follows this priority:
1. Protein (non-negotiable): 1.8-2.2 g/kg of body weight. It is the most important nutrient for hypertrophy and has the lowest risk of becoming fat. Do not reduce it at any point in the bulk.
2. Fats (the necessary minimum): at least 0.8-1.0 g/kg of body weight. Fats are essential for hormone production (testosterone, oestradiol, GH) and for absorbing fat-soluble vitamins. Do not go below the minimum even if the caloric budget is tight.
3. Carbohydrates (the remainder): the remaining calories after covering protein and fats. Carbohydrates are the most efficient fuel for strength training, they fill muscle glycogen and have an anti-catabolic effect (when glycogen is high, the body does not need gluconeogenesis from muscle protein).
Carbohydrate strategy for strength training
Carbohydrates do not need to be spread evenly across the day. Placing most of your carbohydrate intake around training (pre and post) optimises performance and recovery:
- Pre-workout (2-3h before): a complete meal with 50-80 g of complex carbohydrates (rice, oats, potato) + protein. It provides full muscle glycogen for the session.
- Intra-workout (optional, sessions over 75 min): 20-40 g of fast-absorbing carbohydrates (banana, dextrin, isotonic drink) can improve performance in the second half of long sessions.
- Post-workout (0-2h): 50-80 g of medium-to-fast absorbing carbohydrates + 30-40 g of protein. The post-workout anabolic window is real although wider than was thought (2-3h, not just 30 min).
How to control the quality of the weight gained
Not all the weight gained during a bulk is muscle. At a surplus of +300 kcal a day, the typical proportion in natural intermediates is 40-50% muscle, 50-60% fat. Monitor monthly: if your waist increases by more than 1-1.5 cm a month, the surplus is too high or the training is not stimulating enough. Reduce the surplus to +150-200 kcal a day or increase training volume before continuing. If your strength is not increasing, muscle is not growing regardless of what the scale says.

Should I eat even when I am not hungry to hit my calories? In the first weeks of a bulk, increasing intake can feel uncomfortable if you are not used to it. Use calorie-dense but low-volume foods: nuts, olive oil, rice, avocado. They are easy to consume without excessive fullness.
Can I gain muscle as a vegetarian or vegan? Yes. You need to pay more attention to protein sources and make sure you complete the daily amino acid profile. Soy, legumes, tempeh, tofu and plant protein powder are your best allies.
How often should I review my calories? Every 2-3 weeks. If weight is not rising, add 150-200 kcal a day. If it rises too fast (+500 g a week or more), reduce by 150-200 kcal a day. Fine-tuning is what separates an efficient bulk from one that accumulates too much fat.

The theory of the caloric surplus is simple; daily practice is where most people fail. A planning system that works: batch cooking (preparing food for 3-4 days at once), always having fast protein sources on hand (boiled eggs, cooked chicken breast, tinned tuna, Greek yoghurt), and using calorie-dense sources on days when appetite is low.
Foods with the highest caloric density (kcal per 100g) that make hitting the surplus easier: nuts (~600 kcal/100g), olive oil (~900 kcal/100g), avocado (~160 kcal/100g), peanut butter (~600 kcal/100g), rice (~360 kcal/100g cooked). Signs the bulk is working

A well-managed bulk has a temporal structure. Weeks 1-2: calorie adjustment. Eat at maintenance and introduce the surplus gradually (+200 kcal a day) to avoid excessive fat gain in the first weeks. Weeks 3-12: active bulk. Maintain the 300-500 kcal surplus, train at maximum intensity, record your progression. Weeks 13-16: mini-cut or maintenance.
