The scientific warm-up protocol: prepare your body with the RAMP method
Most gym-goers spend 5 minutes on a treadmill and start lifting. The RAMP protocol — backed by science — can reduce injury risk, improve performance and progressively prepare your body. Here is what you need to know.
The warm-up is the most ignored and misunderstood phase of training. Most people treat it as a low-value ritual: a few minutes of light cardio before getting to the real work. Exercise science has a completely different perspective: a well-structured warm-up can improve performance in the main exercises by 5-15%, significantly reduce injury risk and prepare the nervous system to generate maximum force.
What the RAMP protocol is
The RAMP protocol was developed by strength coach Ian Jeffreys and is the most scientifically supported framework for structuring warm-ups in sport and strength training. Its name is an acronym describing its four phases:
- R - Raise: raise body temperature, heart rate and muscle blood flow. This phase prepares the basic physiological systems for effort.
- A - Activate: activate the muscle groups that will work in the session. Especially important for muscles inhibited by a sedentary lifestyle (glutes, core stabilisers, shoulder rotators).
- M - Mobilise: mobilise the joints through their functional ranges of motion. This is not static stretching, but dynamic mobility that prepares the joint for load.
- P - Potentiate: activate the central nervous system with brief high-intensity exercises (explosive, speed work, or progressive warm-up sets). This phase most directly improves performance in the main exercises.
What the research says: the review by McGowan et al. (2015) showed that a potentiating warm-up (the P phase of RAMP) produces significant improvements in force and power production in subsequent exercises, thanks to Post-Activation Potentiation (PAP). A well-executed warm-up is not wasted time: it is a direct investment in the session's performance.
Why static stretching before training is counterproductive
For decades, prolonged static stretching (holding a position 30-60 seconds) was the norm as a warm-up. Research has reversed this recommendation: static stretching before strength training reduces force production by up to 8% in subsequent exercises and does not reduce injury risk when used as the only warm-up.
Static stretching has its place - after training or in dedicated flexibility sessions - but not as preparation for lifting weights.
A practical RAMP protocol for strength training
Raise phase (3-5 min): low-intensity cardio that raises body temperature. Stationary bike, rowing, skipping rope or simply brisk walking. The goal is to sweat slightly and feel warmer, not to become fatigued.
Activate + Mobilise phase (5-8 min): dynamic exercises that activate the key muscles and mobilise the joints relevant to the session. For a leg day: glute bridges, clamshells, bodyweight squats, lunges with hip rotation. For a push day: banded shoulder rotations, light dumbbell presses, slow push-ups.
Potentiate phase (3-5 min): progressive warm-up sets towards the working weights. If the first exercise is a 100kg squat, the Potentiate phase might be: 20kg×10, 50kg×5, 70kg×3, 90kg×1. Each set prepares the nervous system for maximum load without generating accumulated fatigue.
The warm-up as diagnosis
One of the lesser-known functions of the warm-up is evaluative: how you move during the Activate and Mobilise phases gives you real-time information about your body's state that day. Restricted hip mobility, asymmetric glute activation, tension in the right shoulder - these are signals you can detect in the warm-up that let you adjust the session before loading maximum weight.
A well-executed RAMP protocol takes no more than 15 minutes. Its impact on performance and injury prevention makes it the best-invested time of the whole training session.
Post-Activation Potentiation (PAP): the science behind the Potentiate phase
Post-Activation Potentiation is one of the most fascinating physiological phenomena in neuromuscular training and is the scientific basis of the RAMP protocol's Potentiate phase.
PAP describes the temporary increase in force production capacity that occurs after a high-intensity muscular contraction. After a maximal or submaximal effort, the muscle remains in a state of greater neural excitability for 5-15 minutes, which allows more force in subsequent efforts.
In practice, this means that doing a squat set at 85-90% of 1RM (or any movement with high neuromuscular demand) followed by an adequate recovery period (5-7 minutes) can improve performance in the main working set immediately afterwards. This strategy, called "complex training" or contrast training, is documented in the scientific literature as a way of boosting strength and power performance.
Specific warm-ups for different session types
The RAMP protocol is not identical for every training session. Warm-up specificity should reflect the movements and demands of the main session:
Squat day (lower body dominant): an Activate phase focused on the gluteus medius (clamshells, donkey kicks), hip mobility (pigeon, dynamic 90-90 stretching), ankle mobility, and warm-up sets with goblet squats, bodyweight squats and light barbell squats before the working weights.
Bench press and push day (upper body): an Activate phase with rotator cuff rotations (internal/external rotation with a band), chest opening, light face pulls to activate the rhomboids, and warm-up sets in the barbell or dumbbell press from 40% up to 85% of the working weight.
Deadlift day: glute and core activation, hip and thoracic spine mobility, hip hinge with a stick or unloaded, light Romanian deadlifts, and progressive warm-up sets of the conventional deadlift.
The RAMP protocol in detail: R-A-M-P
R - Raise (temperature and heart rate): 5 minutes of easy cardio (bike, rowing, brisk walking) to raise body temperature 1-2°C, increase muscle blood flow and increase synovial viscosity in the joints. Elevated muscle temperature improves contraction speed and energy metabolism efficiency.
A - Activate (stabilising muscles): specific activation exercises for the muscles that will stabilise the day's movements. For a squat day: gluteus medius (side lying clam, banded monster walks), core activation (dead bug, hollow body), ankle mobility. For a press day: external shoulder rotators (banded external rotation), serratus anterior activation (wall push). 2-3 exercises, 2 light sets of 15 reps.
M - Mobilise (joints): specific range of motion work for the joints that will be used under load. Hip (for squat and deadlift), shoulder and thoracic spine (for pressing and pull-ups), ankle (for squatting). 60-90 seconds per position, gentle movement without forcing the range.
P - Potentiate (nervous system): progressive warm-up sets towards the first main exercise. The goal is activating the central nervous system so it is ready to recruit the maximum number of motor units in the working sets. Protocol: 50% × 5, 65% × 4, 75% × 3, 85% × 1-2, then the first working set. The last warm-up set should feel explosive and technically perfect.
Warm-up duration and efficiency
A complete warm-up following the RAMP protocol takes 15-20 minutes. This is not wasted time: it reduces injury risk (studies show a 30-50% reduction), improves performance in the first working sets and improves proprioceptive awareness. For short sessions (30-40 min of work) it can be reduced to 8-10 minutes, prioritising activation and warm-up sets. For long sessions or maximal loads, the full 15-20 min warm-up is an investment, not a cost.
Specific warm-ups by session type
Warm-up for a leg session (heavy squat): 5 min bike or rowing. Activation: side-lying clam 2×15, banded monster walks 2×15, dead bug 2×10. Mobility: ankle (wall dorsiflexion) 60 sec each side, hip (pigeon pose) 60 sec each side. Squat warm-up sets: 40%×8, 55%×5, 70%×3, 82%×2, 90%×1, first working set.
Warm-up for an upper body session (heavy press): 5 min rowing or elliptical. Activation: banded external rotation 2×15, wall slide 2×10, face pull 2×15. Mobility: thoracic extension on a foam roller 90 sec, seated thoracic rotation 10 reps each side. Press warm-up sets: the same progression as the squat.
Warm-up for back work (deadlift): 5 min easy cardio. Activation: bird-dog 2×10, hip hinge with a stick (learning the pattern unloaded) 2×10. Mobility: hip and posterior chain. Progressive deadlift warm-up sets up to the first working set. The deadlift requires less ankle mobility but more posterior chain activation.
The cognitive warm-up: preparing the mind for performance
The warm-up is not only physical. Mental preparation has a documented impact on sporting performance: visualising the lifts (imagining each rep of the first set before executing it) increases motor unit recruitment. Pre-exercise intention-setting techniques (defining a specific goal for the session: "I am going to do 5 clean reps with 100 kg") improve performance compared with starting without clear intent. High-energy pre-workout music (140-160 BPM) has been shown to reduce perceived effort in the session's first exercises. Integrating these elements into the warm-up protocol during the last 2-3 minutes before the working sets is a low-cost adjustment with a high impact on real performance.
Warm-up for injured lifters: adapting the protocol
If you have an active or recovering injury, the warm-up needs adapting: use movements that do not irritate the injured area in the general warm-up phase, focus on activating the compensating muscles that protect the injured area, and make the warm-up sets more numerous with smaller load increments than usual. For example, with an active knee injury that allows squatting with reduced range, warm-up sets could be: 30%×10, 45%×8, 60%×5, 70%×3, 80%×2, first working set. More warm-up volume at submaximal loads reduces the risk of irritating injured tissue while still letting you complete the main work.
The warm-up as a high-performance psychological ritual
The best athletes in the world do not treat the warm-up as bureaucratic paperwork before the real training: they use it as the intentional transition between everyday state and high-performance state. The RAMP protocol, followed consistently, creates a ritual that tells the nervous system "now it is time for maximum performance". Over time, the warm-up itself becomes a neurological trigger preparing body and mind to perform. This is not advertising motivation: it is measurable neurological conditioning.
Starting point
The warm-up is not paperwork before the real training: it is the first act of training. Done with the RAMP protocol and the right mental preparation, the first minutes of warm-up determine the quality of the rest of the session. Invest 15-20 minutes and the main training will pay you back with interest.
Implementing RAMP from tomorrow
The RAMP protocol requires no special equipment or advanced knowledge. This is the minimum version you can implement tomorrow: 5 minutes on the bike at easy intensity (Raise), 2 activation sets for the day's main muscle (Activate), 2 joint mobility exercises for the main movement (Mobilise), and 3-4 warm-up sets of the first main exercise (Potentiate). In total, 12-15 minutes. The first few days it will feel like "wasting time". After 2-3 weeks, you will understand why performance in the working sets is noticeably better. The warm-up is not optional when you train seriously.
Every minute of a well-executed warm-up translates into performance and long-term joint health. It is not lost time: it is the cheapest investment in training.
